What should you track to see progress?
Track the 5 numbers below; together they tell you whether the stimulus is going up, whether the sets are actually hard, and whether the scale is helping or hiding the result. The research behind this is simpler than the app stores would have you believe: hypertrophy is driven mostly by training volume and effort (Frontiers in Sports and Active Living, 2022), and progress comes from nudging either load or reps upward. Numbers 1 and 2 are the progressive-overload pair: hold the reps and add load, or hold the load and add reps. Number 3 is where most logs quietly lie: 10 "sets" that stopped 6 reps short are not 10 hard sets (how many hard sets per muscle, and why your count is off). Number 5 is context: a bench that goes up while bodyweight goes down is a different story from a bench that goes up while you gain 2 kilos a month.
How often should you check your progress?
Glance every session, judge every 4 to 6 weeks. Session-to-session numbers move with sleep, stress, food and how long you sat in traffic; a single bad day tells you almost nothing. What tells you something is the line through the last month. The evidence that checking works at all is solid: a meta-analysis of 138 randomized studies found that monitoring progress reliably improves goal attainment, with larger effects when the progress is physically recorded (Harkin et al., 2016). Writing the number down beats "keeping an eye on it". How do you know it's real progress and not noise?
Real progress is the same load moving faster, or more reps at the same load, repeated across 2 or 3 sessions, not one good day. The cleanest signal is speed. As a muscle fatigues, each rep slows; that velocity loss is a validated marker of neuromuscular fatigue, tightly correlated with blood lactate and other fatigue measures (Sánchez-Medina and González-Badillo, 2011). So when a weight that used to grind on rep 8 now moves crisply on rep 8, you have adapted, before the log even shows an extra rep. That is the logic behind a smarter trigger for adding weight than the 2-for-2 rule: the same load, visibly faster, 2 sessions running.

Three quick rules to separate trend from noise:
- 2 sessions, not 1. A PR that doesn't repeat within 2 weeks was a good day, not progress.
- Same conditions. Compare the same exercise, same rep range, same position in the workout. A bench PR done first after a deload is not a fair comparison to one done third after squats.
- Look at the last month, not the last session. If the 4-week line is flat on load and reps and effort is honestly high, you have a plateau worth acting on, not before.

Why effort is the number everyone skips
Effort per set is the missing fifth number because it's the only one you can't read off a plate, and it's the one that decides whether the other 4 meant anything. Two lifters can log "80 kg × 8" for a month. One stopped at 1 rep in reserve every time; the other had 5 left. Same log, completely different stimulus. The research on proximity to failure says the relationship isn't linear, but it is real: sets taken close to failure grow more muscle than sets stopped well short (Refalo et al., 2023). How to track gym progress: the weekly review
Here is the routine I give people. It takes 10 minutes once a week and catches every plateau early:
- Every session, before the first set, look at last time's top set for that lift, load and reps. That's the number to beat by 1 rep or 1 small plate.
- Log every working set as you go (exercise, load, reps, effort). Use whatever you'll actually keep up with; the watch can do most of it for you.
- Once a week, total your hard sets per muscle. Count only sets that got within about 3 reps of failure. If the total is under 10 for a muscle you care about, that's your lever.
- Once a week, check the month-long line on your 2 or 3 main lifts: load, reps at that load, and average effort. Up on any of them = progress. Flat on all 3 with honest effort = time to change something: more volume, a deload week, or a different rep range. Flat with low effort = the sets are the problem, not the program.
- Average your bodyweight for the week and read it next to the lifts. Strength up and weight flat is a great month. Strength flat and weight down means you're probably under-eating for the goal.
- Every 6–8 weeks, reset the baseline. Change the rep range or swap a variation, then run the same review on the new numbers.
